But instead of pulling advice solely from influencers, why not borrow a few habits from someone who actually studies the brain for a living?<\/p>\n\n\n<p>We asked <a href=\"https:\/\/www.drtommywood.com\/\" target=\"_blank\" rel=\"noreferrer noopener\">Tommy Wood, PhD<\/a>, a neuroscientist, performance consultant, and author of <a href=\"https:\/\/www.amazon.com\/Stimulated-Mind-Future-Proof-Brain-Dementia\/dp\/0593797817\" target=\"_blank\" rel=\"noreferrer noopener\"><em>The Stimulated Mind: Future-Proof Your Brain from Dementia and Stay Sharp at Any Age<\/em><\/a>, to walk us through everything he eats in a typical day. While there isn\u2019t a single \u2018magic\u2019 brain food on the menu, there are plenty of science-backed bites and insights worth stealing if you want to support your cognitive health for the long haul.<\/p>\n\n\n<h2 class=\"wp-block-heading\" id=\"h-breakfast\">Breakfast<\/h2>\n\n\n<p>Before getting into his <a href=\"https:\/\/www.humnutrition.com\/blog\/low-fodmap-breakfast-recipes\/\">breakfast<\/a> spread, Wood starts his day with black coffee. Coffee has consistently been associated with a <a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/41661604\/\" target=\"_blank\" rel=\"noreferrer noopener\">lower risk of neurodegenerative diseases<\/a> like dementia. Caffeine could be driving some of this benefit, but he adds that polyphenols like chlorogenic acids and flavonoids do a lot of the heavy lifting. \u201cLater in the morning, I then drink black tea\u2014with milk, of course, because I\u2019m British\u2014which seems to have similar benefits,\u201d he shares.<\/p>\n\n\n<p>Once he finishes his first cup of coffee, he typically eats skyr or Greek yogurt and kefir with two to three cups of frozen mixed berries, a tablespoon or two of nuts, seeds, or granola, plus <a href=\"https:\/\/www.humnutrition.com\/blog\/why-do-we-need-protein\/\">protein<\/a> powder and a scoop of <a href=\"https:\/\/www.humnutrition.com\/blog\/prebiotic-fiber\/?srsltid=AfmBOoo4B_kLs7PTEt7njfvi4XaFgtBOldg89g8M2n6x7HJFSyXz0_aU\" target=\"_self\" rel=\"\">prebiotic fiber<\/a>. \u201cThis combination gives me about 30 grams of <a href=\"https:\/\/www.humnutrition.com\/blog\/benefits-of-soluble-fiber-vs-insoluble-fiber\/\">fiber<\/a>, 60 grams of protein, and tons of antioxidant polyphenols, vitamins (like vitamin C), and minerals (magnesium, copper, and <a href=\"https:\/\/www.humnutrition.com\/blog\/zinc-benefits\/\">zinc<\/a>) from the berries,\u201d Wood shares.<\/p>\n\n\n<p>It\u2019s probably no surprise that berries make it into the mix, as they\u2019re famed for their <a href=\"https:\/\/pmc.ncbi.nlm.nih.gov\/articles\/PMC8881511\/\" target=\"_blank\" rel=\"noreferrer noopener\">brain-boosting<\/a> and longevity benefits. \u201cDozens of studies show that berries can improve cognitive function both immediately after eating them as well as improving brain health and function over time,\u201d says Wood.<\/p>\n\n\n<h2 class=\"wp-block-heading\" id=\"h-lunch\">Lunch<\/h2>\n\n\n<p>Wood often relies on the previous day\u2019s dinner leftovers for lunch, but sometimes he mixes things up. One of his go-tos is a sardine salad, with the fatty fish famed for its high content of omega-3s and minerals that support brain health. He drains two cans, mashes them with a can of chickpeas, adds two boiled eggs, and tops it off with yogurt, lemon juice, mustard, green onion, and herbs like cilantro. He adds rice to round out the meal, though lettuce or any other leftover carb could make for a good pairing.<\/p>\n\n\n\n<div  class=\"products-block -mx-4 md:mx-0 my-10\">\n\t\t\t\t<a href=\"https:\/\/www.humnutrition.com\/product\/8\/here-comes-the-sun\" class=\"text-xs text-dark hover:!text-dark flex items-center border border-light rounded p-4 group !no-underline mb-4 relative some lots of omega-3s as well as <a href=\"https:\/\/www.humnutrition.com\/blog\/vitamin-d-deficiency-what-you-should-know\/\">vitamin D<\/a> from the sardines, B vitamins, protein, and minerals (calcium, copper, magnesium, zinc) from the sardines, eggs, and chickpeas, and choline from the eggs,\u201d Wood shares. \u201cAll these nutrients have consistently been associated with better brain health and a lower risk of cognitive decline.\u201d<\/p>\n\n\n<h2 class=\"wp-block-heading\" id=\"h-pre-workout\">Pre-workout<\/h2>\n\n\n<p>Wood\u2014who\u2019s not just a neuroscientist but also a competitive athlete\u2014typically trains in the late afternoon. His pre-workout snacks include two protein bars and two apples. \u201cThe protein source and fruit changes, but this is a fairly consistent snack because it\u2019s easy, quick, and reasonably nutritious,\u201d he says. \u201cThough they\u2019re not necessary for everybody, protein bars can be convenient if you\u2019re not able to prepare a meal.\u201d<\/p>\n\n\n<p>However, he warns that not all protein bars are created equal. Be sure to read labels diligently, avoid those with excess added sugar or fillers, and opt for those that actually have a high protein content. (Pro tip: Aim for those with at least as many grams of protein as the number of calories divided by 10. For example, a 200-calorie protein bar gets the green light if it packs 20 grams of the macro.)<\/p>\n\n\n<p>Protein isn\u2019t just helpful to build muscle and support recovery. <a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/34293099\/\" target=\"_blank\" rel=\"noreferrer noopener\">Research<\/a> also suggests that adequate protein intake is associated with lower odds of cognitive decline.<\/p>\n\n\n<h2 class=\"wp-block-heading\" id=\"h-dinner\">Dinner<\/h2>\n\n\n<p>Wood\u2019s formula for dinner relies on protein, lots of vegetables, and a healthy carb. A sample dinner looks like grilled chicken breasts with teriyaki sauce, lemon juice, and garlic; roasted purple and orange sweet potatoes; and a salad made with lettuce, carrots, peas, tomatoes, and pickled beets (topped with a homemade dressing made from balsamic vinegar, olive oil, and dried oregano).<\/p>\n\n\n<p>\u201cAs with other meals in the day, this provided some protein, some carbs, and antioxidant carotenoids and anthocyanins from the sweet potato\u2014and some fiber, minerals, vitamins, and nitrates (important for cardiovascular health) from the salad,\u201d Wood shares. On other days he says he\u2019ll whip up salmon, pork, or steak, and he prefers eating vegetables that are in season. (Asparagus, corn, and zucchini are staples in his summer lineup.)<\/p>\n\n\n<h2 class=\"wp-block-heading\" id=\"h-the-takeaway\">The Takeaway<\/h2>\n\n\n<p>Wood prioritizes foods and drinks that pack a range of nutrients shown to be effective for brain health and cognitive function\u2014including but not limited to B vitamins, choline, antioxidants, and protein.
